Weekly Set Volume Calculator
Performance education — not medical advice. Stop and seek professional care if you have sharp pain, dizziness, chest pain, or unexplained symptoms.
Tool only — estimate hard weekly sets. For the education guide on volume landmarks, read sets per muscle group per week.

How this works
We multiply sessions × hard sets, then compare to common educational bands (roughly maintain vs grow vs specialize). Individual recovery varies — use RPE, sleep, and performance to adjust.
Static example
| Sketch | Hard sets / week idea |
|---|---|
| 2 sessions × 4 hard sets chest emphasis | ~8 hard sets before counting overlaps |
| Teaching point | Land inside a recoverable band; see sets-per-muscle guide |
Weekly set volume as a planning range
Weekly set volume usually means countable hard working sets near a productive proximity to failure — not warm-ups. Research and coaching practice often discuss dose-response curves with large individual variance. More is not automatically better once recovery, sleep, and joint tolerance are exceeded.
Start at the low-to-middle band for a muscle you have not specialized, run it for several weeks, and only add sets if progress stalls and recovery markers look fine. Specialization blocks temporarily raise volume for one or two groups while holding others at maintenance.
Count sets for the target muscle thoughtfully: a wide-grip row may load mid-back and rear delts; a Romanian deadlift loads hamstrings and glutes. Double-counting every overlapping movement inflates the spreadsheet without reflecting recovery cost.
Example: an intermediate lifter pushing side delts might schedule 14–16 hard lateral-raise and upright-variant sets weekly while keeping pressing volume honest. If sleep drops or elbows complain, cut back before adding another isolation movement.
Static bands above are classroom ranges for non-JS contexts. Read muscle-group guides and the training pillar for split structure that makes weekly volume practical.
Illustrative hard-set / week bands per muscle
| Context | Common educational band | Notes |
|---|---|---|
| Beginner chest | ~6–10 hard sets | Full-body or upper bias |
| Intermediate back | ~10–16 hard sets | Row + pull-up emphasis |
| Side delts specialization | ~12–20 hard sets | Often under-trained |
| Glutes hypertrophy block | ~10–18 hard sets | Hinge + thrust mix |
Frequently asked questions
Is more always better?
No. Recoverable hard sets beat junk volume.
Do warm-ups count?
Usually count hard working sets near target RPE, not empty-bar warm-ups.
