Macro split logic in plain language
This estimator anchors protein first, sets a fat floor for hormonal and dietary pattern reasons discussed in general sports nutrition education, then assigns remaining calories to carbohydrate. It is a sketch for meal planning education — not a ketogenic medical protocol and not personalized medical nutrition therapy.
Carbohydrate supports high-volume and high-intensity lifting for many athletes; fat supports dietary satisfaction and essential fatty acid intake. Neither macronutrient needs to be demonized. If training sessions feel flat with very low carbohydrate, shift calories from fat toward carbs while holding protein steady. If satiety is poor on high-carb plates, do the reverse.
Fiber, micronutrients, and food quality matter more than perfect gram tracking. Hitting macros with ultra-processed snacks every day is a different experience from hitting them with legumes, dairy or alternatives, fish, eggs, fruit, and grains. The calculator cannot see food quality — you can.
Example: at 2,500 kcal with ~160 g protein (640 kcal) and ~70 g fat (630 kcal), roughly 1,230 kcal remain for carbohydrate (~308 g). That is one plausible template among many. Recheck when bodyweight or training volume changes substantially.
